A 15-minute workout for busy dads is a single timed circuit of squats, hinges and pushes done three times a week. It's short enough to protect and hard enough to work. You don't need an hour. You need a timer and a door that closes.

Pick a short workout, set the clock and go.

Option 1: kettlebell AMRAP

Set a 15-minute AMRAP:

  • 10 swings
  • 8 goblet squats
  • 6 push-ups

Option 2: bodyweight EMOM

Every minute, alternate:

  • Odd minutes: 12 squats
  • Even minutes: 8 push-ups

Option 3: Tabata plus finisher

How do you stay consistent when sleep is terrible?

Lower the bar. On a rough night, do ten minutes at an easy pace, or just the warm-up and one round. Moving a little keeps the habit alive. On a good night, push a bit harder. Sleep is the real driver of energy, so if you're regularly under five hours, fixing that will help more than any workout tweak.

What should you do with the kids around?

Make it a game. Let them count your reps, race you on a carry or do their own squats beside you. You'll get strange looks and the odd wrestling match, but the lesson that exercise is normal is worth more than a quiet workout.
