A 185-pound person burns about 159 calories walking at 3.5 mph for 30 minutes, according to Harvard Health. That is roughly one donut. So no, you can't walk off Saturday. But walking is still one of the best things you can do, and here is why.
Want to build it into a plan? The restart plan includes walking on every off day.
How many calories does a walk burn?
Harvard Health's table for a 185-pound person lists 159 calories for 30 minutes of walking at 3.5 mph, 420 for running at 6 mph and 126 for weight lifting. Lighter people burn less, heavier people burn more.
So an hour-long walk burns somewhere around 300 calories. That is about one burrito, a very small burrito, the sort a polite person buys.
Why is walking still worth it?
Because it is easy to do daily and it doesn't wreck your recovery. A study of nearly 47,500 adults, published in The Lancet Public Health, found that for people under 60 the benefits kept rising up to about 8,000 to 10,000 steps a day.
Walking also helps you in other ways:
- It adds steps without making you hungry. Hard cardio can raise appetite.
- It helps your mood. Fresh air has a way of making your boss less annoying.
- It is hard to injure yourself. Unless you count the kerb.
Is your fitness watch accurate?
Not really. Watches and treadmills tend to give generous numbers, and they ignore how much of the burn you would have used anyway just by existing. Treat the calorie number as a rough guide, not a contract.
If you are tracking for fat loss, don't "eat back" what the watch tells you. Read how to calculate a calorie deficit without obsessing.
Can you lose weight by walking?
Yes, if food cooperates. Walking adds a modest burn each day and, over weeks, that matters. A 2024 JAMA Network Open review of 116 trials found 150 minutes a week of aerobic exercise led to about 2.79 kg (roughly 6 pounds) of weight loss on average. Real, but modest. Food still does most of the work.

How do you walk more?
- Take calls on your feet. Your colleagues will assume you are important.
- Park far away. The extra 200 steps matter.
- Walk after dinner. Bonus points if the kids come along.
- Add 1,000 steps a day each week until you reach 8,000 or more.
What about weights?
Walking and lifting make a good team. Lifting helps you keep muscle while you lose fat, and walking adds easy daily movement. Here is cardio vs weights for fat loss.
The bottom line
Walking burns fewer calories than you want but more health benefits than you'd guess. Do it daily, stop trusting your watch and fix your food. Then start the restart plan.
Go for a walk, FATBOY. Leave the donut.
