To lose weight with a desk job, move more through the day, lift weights three times a week, plan lunch and stop treating the office snack drawer as a food group. Your chair isn't evil, but it does make a terrible personal trainer. A few small changes add up, and you don't need to quit your job.
For a plan, follow the 4-week restart plan.
Why is it harder with a desk job?
You burn fewer calories sitting, and the office is full of food: donuts, birthday cake, vending machines and a colleague with a drawer of chocolate. Add long hours and stress, and you have a perfect storm. It isn't your fault. It is the environment.
The good news is that a few tweaks make a real difference.
How do you move more?
Add steps in small chunks. A 2022 Lancet Public Health study of nearly 47,500 adults found that for people under 60, benefits rose up to about 8,000 to 10,000 steps a day.
Try these:
- Take calls on your feet. You will sound important.
- Walk at lunch. Even 15 minutes helps.
- Use stairs. Yes, really.
- Park far away or get off the bus a stop early.
- Set an hourly reminder to stand and move for two minutes.
- Walk after dinner. It also helps with the evening snack urge.
Add 1,000 steps a day each week until you hit your target.
What about exercise?
Lift three times a week for 30 to 40 minutes. Strength training helps you keep muscle while you lose fat, and it undoes some of the damage of sitting. The US guidelines recommend strength work on at least two days. If you are short on time, try 20-minute workouts for busy dads.
How do you fix lunch?
Plan it. Bring food, or choose a protein-based meal from a nearby place. Aim for protein, vegetables and a sensible portion of carbs. Skip the 3pm vending machine by eating a proper lunch. Read eating out and losing weight.
How do you handle office snacks?
- Keep a drawer of better options. Greek yogurt, nuts, fruit and protein bars you actually like.
- Don't sit next to the candy bowl. Distance is a weapon.
- Decide on treats in advance. One piece of birthday cake is fine. Four is a weekend.
- Drink water. Thirst pretends to be hunger.
- Stop eating when you are bored. Go for a short walk instead.
What about posture and back pain?
Sitting a lot can make your back stiff. Stand up, stretch and strengthen your back and hips with exercises like rows and hinges. If you get persistent pain, read back pain when starting the gym.
How do you track progress?
Weigh yourself a few mornings a week and use the weekly average. Measure your waist. Log your lifts. Read how to track progress without a scale.
How fast can you expect to lose?
About 1 to 2 pounds a week is a healthy pace, according to the CDC. Slower is okay. Consistency matters more than speed.
The bottom line
Move more, lift three times a week, plan lunch and rearrange your snacks. A desk job isn't a life sentence. Start the restart plan and stand up for yourself.
