Why three full-body days?

The template

Each session has five parts:

  1. Warm-up (5 minutes): hip circles, bodyweight squats, arm swings
  2. Legs: goblet squat or lunge
  3. Hinge: kettlebell swing or hip bridge
  4. Push and pull: push-up and row
  5. Core or carry: farmer's carry or plank

How do you add weight?

Use the two-session rule. When all rounds feel easy for two sessions in a row, add the smallest jump you can. Keep the reps the same. If form slips, go back. Read what is progressive overload.

What about cardio?

How long should each workout be?

What about stretching and warm-ups?

Five minutes of easy movement before you start is enough. Save longer stretching for the evening.

What does a first month look like?

In week one, do the template with bodyweight or a light bell and stop each round with reps left. In week two, add a round or two. In week three, add a small amount of weight. In week four, repeat your best session and see how much stronger you are. The point of the first month is not to be heroic. It's to make the routine familiar so that month two feels natural.

How do you know it's working?
