The best dad bod workout plan at home is three 20-minute strength sessions a week, a daily walk and one food change at a time. You don't need a gym, two hours or a new personality. You need a timer and some consistency.

What is a dad bod?

The 6-week plan
Train Monday, Wednesday and Friday, or any three non-consecutive days. Walk 20 minutes on the other days.
Weeks 1 and 2: 10 to 12 minutes. Pick an AMRAP with squats, swings or hip bridges and push-ups. Bodyweight Assembly Line works with no kit, but swap its burpee broad jumps for something easier at first. Ding Dong Spin works with a kettlebell. Finish every round with reps left.

What should a dad bod eat?
You don't need a diet. You need a few rules:
- Protein at every meal
- Vegetables with dinner
- No liquid calories on weekdays

How much weight can you lose in six weeks?
A realistic range is about 2 to 6 kilos of fat if you stay consistent, though some of the scale change early on is water. Your waist often tells you more than the scale. If the scale stalls, read weight loss plateau.
How do you fit it into a busy week?

What does a good week look like?
Monday and Friday are your timer workouts, Wednesday is the one you can shorten if the day goes sideways, and the weekend is for a long walk with the family. If one session falls out, don't double up. Just carry on with the next one.
