A good gym workout plan after a long break uses machines and light free weights, two or three days a week, with two sets in week one and three from week two. On the days you can't face the gym, a short home workout keeps the habit alive. You don't need a gym to get fit, but if you like one, here's how to use it without wrecking yourself.
On the other days, pick a short workout at home. Our guide on whether you need a gym membership explains why that works.
Why use machines when you return?
Machines are stable, easy to adjust and forgiving. They let you rebuild strength while your coordination catches up. Free weights are great, but a machine-based start lowers the risk of a form mistake while your joints and tendons readapt. Mix both: machines for the big muscles, dumbbells or kettlebells for balance and core.
The 4-week gym plan
Train Monday, Wednesday and Friday. Same workout each day in week one.

- Dumbbell Romanian deadlift: 2 to 3 sets of 8 to 10
- Shoulder press machine: 2 sets of 10

- Easy cardio: 10 minutes on a bike or treadmill

How do you progress?

How do you set the weight on a machine?
- Adjust the seat so the handles line up with your chest.
- Do 10 reps with a light pin setting.
- Rest a minute, then go up one or two plates.
- Stop when the last two reps feel hard but clean.
- Write the setting down.

What about the days you skip the gym?
Do a short workout at home. Open the app, filter by your equipment and pick an 8 to 12 minute AMRAP or EMOM. The app finds workouts for whatever you own, and bodyweight is always included. Try this swap:
- Gym day missed? A 12-minute Belltower Cycle (clean and press plus swings) at home.
- Gym too busy? A bodyweight workout in the living room.
- Feeling flat? An EMOM, where the clock keeps you honest.
For picking a mode, read AMRAP, EMOM, Tabata and For Time: what the letters mean.
Do you need a personal trainer?
For a form check, a session or two can help. A US personal trainer typically charges about $50 to $90 per session, according to Bark's 2026 guide. You don't need ongoing sessions to follow a simple plan. See gym etiquette for beginners if the floor feels like foreign territory.
