First workout after a long break for men: a day one script with warm-up, one 8-minute timer workout and cool-down. Light weights, no ego.

For a male first workout after a long break, follow a script: five minutes of warm-up, one 8-minute workout with light weights, a short walk and done. Stop with reps left in the tank. The goal of day one isn't to prove anything. It is to make day two easy to show up for.

What does the day one script look like?

About 20 minutes, door to door:

  1. 0 to 5 minutes: Brisk walk, arm circles, bodyweight squats, hip hinges.
  2. 5 to 13 minutes: One 8-minute workout, light.
  3. 13 to 18 minutes: Easy walk. Shake out your legs.
  4. After: Write down what you did, the weight and how it felt.

That's it. If you finish thinking "I could have done more," you did it right. In back after years off, the author's first weeks were three short sessions of 8 to 12 minutes. It works.

Which workout should you pick?

Something short, repeatable and light. An 8-minute AMRAP is ideal, because it ends in 8 minutes no matter how slow you are. Good picks from the app include:

  • Ding Dong Spin: an 8-minute AMRAP of Russian twists, goblet walking lunges and goblet squats.
  • Bodyweight Assembly Line: no kit needed. It has burpee broad jumps, so swap them for something easier on day one.

Frozen Dash and Bellhop Chipper, the two 8-minute starters named in the back-after-years-off guide, are For Time workouts with an 8-minute cap, not AMRAPs. The clock keeps running if you go past the cap, so keep the reps light.

How hard should it feel?

Seven out of ten at most. Use this scale:

  • Easy: You could chat and do 10 more reps.
  • Moderate: You're working, but could do 4 or 5 more.
  • Hard: Two or three reps left. This is your ceiling on day one.
  • Max: Nothing left. Not today.

The same advice applies to the clock. Round one lies, so go easy. Read your first round is lying to you.

What are the day one ego traps?

  • Loading your old weight. The biggest danger when you come back isn't your body, it's your memory of your body.
  • Testing a max or an old benchmark. It's a quicker way to feel bad.
  • Adding extra rounds "to make it count." You'll pay for it on day two.
  • Comparing yourself to the guy in the app's leaderboard. He isn't coming back from a break.

What should you eat?

Something light and familiar a couple of hours before. After, a meal with protein. The Dietary Guidelines for Americans 2025 to 2030 suggest 1.2 to 1.6 grams of protein per kilogram of body weight a day. Skip the 3,000 calorie "reward" meal. See always hungry after working out.

What happens on day two?

Probably soreness. It usually peaks 48 to 72 hours after the session. Walk, sleep and drink water. Read why muscles get sore two days after working out.

When do you go back?

In about two days. Same workout, same light weight, maybe one extra round. Read how long it takes to get back in shape.

What if you don't feel like it?

Do the warm-up and decide after. Most days, once you've started, you'll finish. If not, do two minutes and go home. It counts. See no motivation to work out.

What are the warning signs?

Stop and get checked if you have chest pain, dizziness, unusual breathlessness or sharp joint pain. If you take regular medication or haven't exercised in years, check with your doctor first.
