The best workout plan for a skinny fat man is lifting-style strength work three days a week, a daily walk and enough protein to build muscle while you slowly lose fat. You don't need to bulk or cut first. You need to start loading your muscles.
Skip the planning. Pick a short workout and the app will match it to the kit you own.
What does skinny fat actually mean?
It means a normal or low scale weight, little muscle and a soft middle. You look fine in a jacket and less fine in a mirror. The fix is more muscle, not less food, because muscle is what gives the body its shape. Our skinny fat explainer covers the signs in more detail.
The 4-week plan
Train three days a week with a rest day between. Walk for 20 to 30 minutes on the other days.
Week 1: learn the moves. Do 10 minutes on the clock. Goblet squats, kettlebell swings and incline push-ups, stopping every round with reps left. Try Ding Dong Spin, an 8-minute AMRAP built around goblet squats and goblet lunges.
Week 2: add a round. Same moves, 12 to 15 minutes. Add a row with a backpack or dumbbell.
Week 3: add load. Go up one weight step on squats and swings. Keep the reps the same. Hinge Drumbeat, a 15-minute EMOM of cleans and swings, is a good fit.
Week 4: add density. Same weights, a little less rest. Try Belltower Cycle, a 12-minute AMRAP of clean and press plus swings.

How much should a skinny fat man eat?
Roughly at maintenance to a small deficit, with protein high. A common target is about 1.6 to 2.2 grams of protein per kilo of bodyweight a day. Work out your numbers with how to calculate a calorie deficit, and read how much protein to lose fat for food examples.
Crash diets are the usual mistake. They shrink you and keep the softness, because you lose muscle along with fat.
Do you need cardio?
A little. The walks count. Add one hard conditioning session a week if you want, but strength is the priority. See cardio or weights first.
How long until you see a change?
Most men notice better energy and strength within two to three weeks. Visible shape changes take two to three months of steady work. Our how long to get back in shape post has the full timeline.
FAQs
Should I bulk or cut first?
Neither. Train, eat enough protein and stay near maintenance. This is called recomposition, and it works well for beginners.
Can I do this without a gym?
Yes. A kettlebell, a backpack and a floor are enough for the first months.
How often should I train?
Three times a week is plenty. Read how many days a week should I work out.
